Sleep Hygiene Checklist PDF Free Download [Printable + 7 Day Tracker]
For a long time, I struggled to fall asleep. My mind
would race at 2 AM. I would look at the clock again and again - 2:15, 2:40,
3:05. The more I tried to sleep, the more awake I felt. I tried everything -
sleeping pills videos, white noise, counting sheep. Nothing worked
consistently.
Then I learned that good sleep is
not about one big trick, but about small daily habits. This is called sleep
hygiene. I made a simple 15-point checklist that changed everything for me.
Within 7 days of following it, I started falling asleep within 20 minutes
instead of 2 hours. In this post, I will share that exact checklist with you.
What
is Sleep Hygiene Checklist?
Sleep hygiene is a set of habits that help you sleep
better. Think of it like brushing your teeth for your sleep. You don't brush
once and expect clean teeth forever. You do it daily. Same with sleep.
It includes your bedtime, room
temperature, light exposure, food, and what you do before bed. Scientists call
this your circadian rhythm. When you do the same calming things at the same
time every night, your brain learns - okay, now it's time to release melatonin
and sleep.
Many people think they have
insomnia. But often, they just have poor sleep hygiene. Fixing the hygiene can
improve sleep quality by 60-70% without any medicine.
Why a Checklist Works Better Than Willpower
Willpower fails at night because
we are tired. At 11 PM, you are exhausted. You will not remember 15 rules. But
a checklist does not need willpower. You just tick the boxes. It's visual. It's
satisfying. Your brain gets a small dopamine hit for each tick, which reduces
anxiety.
I keep my checklist printed on my
bedroom wall. Every night, I tick with a pen. It takes 30 seconds.
My 15-Point Sleep Hygiene Checklist (The Exact One I Use)
1. No screens 60 mins before bed
This is the most important point. I keep my phone in the kitchen charging after
10 PM. Blue light from phone and laptop stops melatonin, the sleep hormone. If
you must use phone, use night mode and keep brightness low. But best is no
screen.
2. Room temperature 18-20°C
Your body needs to cool down to sleep. A hot room keeps you awake. I keep my AC
at 20°C and use a light blanket. In winter, I keep room slightly cool and use a
warm blanket. Studies show 18-20°C is ideal for deep sleep.
3. No caffeine after 3 PM
Coffee, chai, cola, energy drinks, even chocolate have caffeine. Caffeine stays
in your body for 6-8 hours. I stopped all caffeine after 2 PM. I switched to
chamomile tea in evening. It changed my sleep completely.
4. Write worries in a journal for 5 minutes
At 10:30 PM, I take a small notebook and write 3 worries that are in my mind.
Then I close the book and say - I will handle tomorrow. This is called a brain
dump. Your brain feels safe because worries are written somewhere. It can let
go.
5. 4-7-8 breathing for 2 mins
This is a breathing technique - Inhale for 4 seconds through nose, hold for 7
seconds, exhale for 8 seconds through mouth. I do 4 cycles. It slows heart rate
and tells nervous system we are safe. I have made a full guide in my free PDF.
6. Dim lights after 9 PM
Bright white tube lights tell brain it is still daytime. After 9 PM, I use only
a small warm yellow lamp. This helps melatonin start early. Very simple but
powerful.
7. Same bedtime and wake time every day
Even on Sunday. I sleep at 11 PM and wake at 7 AM, 7 days a week. This fixes
circadian rhythm. If you sleep late on weekend, Monday becomes hard.
Consistency is key.
8. No heavy meals at night
No biryani, no fried food after 8 PM. Heavy food makes body work on digestion
instead of sleep. Light dinner like soup, dal chawal, or yogurt + fruit is
best. I eat dinner at 7:30 PM.
9. Read a calming story for 5 minutes
Not thriller, not news. A soft, slow bedtime story for adults. Reading a calm
story shifts brain from problem-solving mode to imagination mode. I have added
2 of my original stories in my free kit.
10. Light stretching for 1 minute
Neck rolls, shoulder rolls, ankle
rotations. Just 60 seconds. It releases tension from sitting whole day on
laptop.
11. No clock watching
I turned my clock to face the wall. Watching clock creates anxiety - Oh it's 1
AM, I have only 5 hours left. That anxiety keeps you awake. Don't check time.
12. Bed only for sleep and rest
I don't work or watch TV on bed. My brain now links bed = sleep. If you work on
bed whole day, brain gets confused. Keep bed only for sleep.
13. Morning sunlight for 10 minutes
This is morning point but it helps night sleep. I go to balcony at 8 AM for 10
mins sunlight without sunglasses. Sunlight in morning fixes melatonin at night.
14. No alcohol at night
Alcohol helps you fall asleep fast but breaks deep sleep. You wake up at 3 AM.
I avoid it completely now.
15. White noise or rain sounds
I use soft rain sounds on low volume. It masks outside noises like traffic or
dogs. Very helpful if you live in noisy area.
Why
This Checklist Works - The Science
When you follow a checklist, your brain gets a clear
signal that it's time to sleep. This is called stimulus control. Your circadian
rhythm, which is your internal body clock, becomes stable. Research from the
American Academy of Sleep Medicine shows that people who follow a consistent
sleep hygiene routine fall asleep 50% faster.
It also reduces bedtime anxiety.
Instead of thinking - Will I sleep tonight? You think - Let me tick my boxes.
Action replaces anxiety.
How to Use the Checklist for Best Results
Don't try to do all 15 points
from tomorrow. That's overwhelming. Start with 3 points for first 3 days - No
phone, same bedtime, breathing. Then add 2 more points every 3 days. In 2 weeks
you will be doing 12-15 points easily.
Print the checklist. Every night
tick what you did. Try to get 12+ ticks out of 15. After 7 days you will see
pattern. I noticed when I did 12 ticks, I slept in 15 mins. When I did only 5
ticks, I took 1 hour.
